How much attention do you give your sleep?
We pay attention to:
What we eat.
How much we weigh.
How often we exercise.
Our blood pressure.
Our cholesterol.
Our supplements.
But sleep?
A lot of people treat sleep like it's optional.
We stay up late.
Wake up early.
Push through fatigue.
Drink more coffee.
And tell ourselves:
"I'll catch up later."
After 50, I don't think that's a good strategy.
Sleep isn't simply the period when you're doing nothing.
YOUR BODY IS WORKING WHILE YOU SLEEP.
Your brain is active.
Your hormones are changing.
Your cardiovascular system is adjusting.
Your immune system is functioning.
Your muscles are recovering.
Your metabolism is being regulated.
Your memories are being processed and consolidated.
Sleep is part of your health.
Not separate from it.
And although sleep patterns often change as we get older, constantly feeling exhausted shouldn't automatically be dismissed as:
"I'm just getting old."
Sometimes there are habits we can improve.
Sometimes there's an underlying sleep disorder.
And sometimes we simply aren't giving ourselves enough opportunity to sleep.

Sleep is essential for normal brain function, cardiovascular health, metabolic regulation, immune function, emotional well-being, physical recovery, and overall health.
Adults generally continue to need substantial sleep as they age. The National Sleep Foundation recommends approximately 7–9 hours per night for adults ages 26–64 and 7–8 hours for adults 65 and older, while other major health organizations commonly describe at least seven hours as an important target for most adults.
Individual sleep needs vary.
Getting older doesn't mean your body suddenly stops needing sleep.
What often changes is how we sleep.
Sleep may become lighter.
We may wake more frequently.
Our sleep schedule may shift earlier.
Medical conditions, medications, pain, menopause, urinary symptoms, sleep apnea, stress, and other factors can also interfere with sleep.
The goal isn't simply spending eight hours in bed.
The goal is obtaining enough restorative sleep to function well and support long-term health.
SLEEP IS NOT "DOING NOTHING"
This is the first mindset I want to change.
When you're asleep, your body isn't shutting down.
Your brain cycles through different stages of sleep.
These include:
Non-REM sleep.
And:
REM sleep.
During the night, you move through these stages repeatedly.
Different stages contribute to different physiological processes.
Sleep plays roles in:
Learning.
Memory.
Emotional processing.
Hormonal regulation.
Metabolism.
Immune function.
Cardiovascular regulation.
And physical recovery.
That's a lot happening while you think you're "doing nothing."
WHAT HAPPENS TO SLEEP AS WE AGE?
Sleep architecture changes across the lifespan.
As people get older, they may experience:
Less deep sleep.
More nighttime awakenings.
Earlier sleep and wake times.
Greater sensitivity to environmental disruptions.
And changes in circadian rhythm.
That doesn't mean poor sleep is inevitable.
And it definitely doesn't mean you should ignore persistent sleep problems because you're over 50.
If you're constantly:
Exhausted.
Falling asleep unintentionally.
Waking with headaches.
Struggling to stay awake while driving.
Or sleeping for adequate hours but never feeling refreshed...
something may need attention.
HOW MUCH SLEEP DO YOU ACTUALLY NEED?
You've probably heard:
"Everybody needs eight hours."
That's not exactly true.
Sleep needs vary between individuals.
But most adults shouldn't routinely be trying to survive on four or five hours.
For many adults, somewhere around:
7 TO 9 HOURS
is an appropriate general range.
Adults 65 and older may often function well with around seven to eight hours.
But don't become obsessed with hitting an exact number.
Ask yourself:
Do I wake feeling reasonably refreshed?
Can I function during the day without constantly fighting sleep?
Am I relying on large amounts of caffeine just to stay awake?
Do I fall asleep unintentionally?
Does my partner tell me I'm snoring or stopping breathing?
Those questions matter too.
SLEEP AND YOUR BRAIN
Your brain needs sleep.
Sleep contributes to:
Memory consolidation.
Learning.
Attention.
Decision-making.
Emotional regulation.
And cognitive performance.
You've probably experienced this yourself.
Get a terrible night's sleep and the next day you may notice:
Poor concentration.
Slower thinking.
Irritability.
Forgetfulness.
Reduced patience.
Difficulty making decisions.
That's not imaginary.
Sleep deprivation affects how your brain functions.
And after 50, protecting cognitive health becomes increasingly important.
DOES SLEEP "CLEAN" YOUR BRAIN?
You may have heard claims that sleep "detoxifies" the brain.
There is interesting science behind part of that idea.
Researchers have identified a waste-clearance system in the brain commonly called the:
GLYMPHATIC SYSTEM.
Animal and human research suggests sleep influences the movement and clearance of certain metabolic waste products within the brain.
This is an active area of research.
But I don't want to turn emerging neuroscience into another exaggerated wellness claim.
We cannot say:
"Sleep eight hours and toxins will be flushed out of your brain."
The science is more complicated.
The practical message is simpler:
Healthy sleep supports healthy brain function.
That's enough reason to protect it.
SLEEP AND YOUR HEART
Earlier this week we talked about heart disease and blood pressure.
Sleep belongs in that conversation.
Poor sleep and sleep disorders are associated with cardiovascular problems including:
High blood pressure.
Coronary heart disease.
Stroke.
And other cardiovascular conditions.
During normal sleep, your cardiovascular system gets periods of reduced demand.
Heart rate changes.
Blood pressure typically decreases.
Autonomic nervous-system activity shifts.
When sleep is repeatedly disrupted, some of those normal patterns can also be disrupted.
Sleep isn't the only thing determining cardiovascular health.
But it's part of the picture.
SLEEP AND BLOOD PRESSURE
Remember when we discussed nighttime blood-pressure dipping?
For many people, blood pressure normally decreases during sleep.
Poor sleep and certain sleep disorders can interfere with normal nighttime cardiovascular patterns.
Obstructive sleep apnea is particularly important.
Repeated pauses in breathing can cause:
Drops in oxygen.
Brief awakenings.
Surges in sympathetic nervous-system activity.
And repeated increases in blood pressure.
That's one reason untreated sleep apnea is associated with hypertension and cardiovascular risk.
SLEEP AND INSULIN RESISTANCE
Yesterday we discussed insulin resistance.
Here's where the topics connect.
Experimental sleep-restriction studies have shown that insufficient sleep can reduce insulin sensitivity and negatively affect glucose regulation.
Poor sleep can also affect:
Appetite.
Food choices.
Energy.
Physical activity.
Stress hormones.
And body weight.
Imagine sleeping five hours.
You wake exhausted.
You skip your workout.
You want high-calorie foods.
You drink a sugary coffee for energy.
You're less active all day.
Then you stay up late again.
Do that occasionally?
Probably not a major issue.
Make it your lifestyle for years?
Now we have a pattern worth addressing.
SLEEP AND APPETITE
Sleep also interacts with systems involved in hunger and appetite.
You may have heard of hormones such as:
LEPTIN
and
GHRELIN.
Leptin is involved in signaling energy status and satiety.
Ghrelin plays an important role in hunger.
Sleep restriction can alter hormonal and neural systems involved in appetite and food reward.
But again, let's avoid oversimplification.
Poor sleep doesn't automatically make someone gain weight.
Weight regulation involves:
Calories.
Food environment.
Genetics.
Physical activity.
Muscle mass.
Hormones.
Medications.
Sleep.
Stress.
And many other factors.
But getting enough sleep may make healthy eating and weight management easier.
SLEEP AND MUSCLE RECOVERY
If you've followed this series, you know how much I emphasize muscle after 50.
Strength training provides the stimulus.
But adaptation happens during recovery.
Sleep supports processes involved in:
Muscle repair.
Hormonal regulation.
Physical performance.
Training recovery.
And nervous-system function.
You cannot train hard indefinitely without recovery.
Sometimes the best thing you can do for tomorrow's workout is:
GO TO BED.
WHAT ABOUT GROWTH HORMONE?
Growth hormone is released in pulses, with significant secretion associated with deep sleep.
Growth hormone contributes to:
Tissue repair.
Metabolism.
Body composition.
And other physiological functions.
But this doesn't mean sleeping longer will magically produce huge amounts of growth hormone and build muscle.
The point is simply that sleep and normal hormonal regulation are connected.
Your body needs both:
Training.
And recovery.
SLEEP AND YOUR IMMUNE SYSTEM
Sleep and immune function have a two-way relationship.
When you're sick, you may feel sleepier.
That's partly because immune signaling can influence sleep.
At the same time, sleep affects immune function.
Chronic sleep restriction may impair aspects of immune response and influence inflammatory signaling.
This connects directly with Day 25:
CHRONIC INFLAMMATION.
Again, your body's systems don't operate independently.
Sleep.
Metabolism.
Immunity.
Cardiovascular health.
Stress.
Physical activity.
They're interconnected.
WHY DO I KEEP WAKING UP AT NIGHT?
Nighttime awakening becomes more common with age.
But there can be many reasons.
Including:
Noise.
Room temperature.
Stress.
Pain.
Alcohol.
Caffeine.
Medications.
Sleep apnea.
Restless legs syndrome.
Menopause symptoms.
Acid reflux.
Urinary symptoms.
Certain medical conditions.
Or simply spending too much time in bed.
Occasionally waking during the night isn't necessarily abnormal.
The bigger question is:
Can you return to sleep?
And:
How do you feel during the day?
GETTING UP TO URINATE
This becomes increasingly common with age.
The medical term is:
NOCTURIA.
Sometimes the solution is simple.
Maybe you're drinking large amounts of fluid immediately before bed.
But frequent nighttime urination can also be associated with:
Prostate problems.
Diabetes.
Sleep apnea.
Certain medications.
Heart conditions.
Bladder problems.
And other medical issues.
If you're getting up repeatedly every night, don't automatically blame age.
Talk with your healthcare provider.
WHAT IS SLEEP APNEA?
This is one of the most important sections in today's article.
Obstructive sleep apnea occurs when the upper airway repeatedly becomes partially or completely blocked during sleep.
Breathing may stop temporarily.
Oxygen levels can fall.
Your brain senses the problem and briefly wakes you enough to restore breathing.
Then you fall asleep again.
This cycle can happen repeatedly throughout the night.
You may not remember any of it.
Someone can spend eight hours in bed and still wake up exhausted because their sleep was repeatedly disrupted.
SIGNS OF SLEEP APNEA
Possible signs include:
Loud snoring.
Witnessed pauses in breathing.
Gasping or choking during sleep.
Morning headaches.
Dry mouth.
Excessive daytime sleepiness.
Difficulty concentrating.
Frequent nighttime urination.
Irritability.
Poor-quality sleep.
And falling asleep unintentionally.
Being overweight increases risk, but thin people can have sleep apnea too.
Anatomy matters.
Age matters.
Genetics matter.
If you have symptoms, get evaluated.
Don't just buy another energy drink.
SNORING ISN'T ALWAYS HARMLESS
Not everyone who snores has sleep apnea.
But loud chronic snoring—especially when combined with pauses in breathing or daytime sleepiness—deserves attention.
Your spouse may actually notice the problem before you do.
If someone tells you:
"You stop breathing in your sleep..."
don't laugh it off.
Tell your healthcare provider.
WHAT ABOUT ALCOHOL?
Some people use alcohol to help themselves fall asleep.
And alcohol can make you sleepy.
But:
SEDATION ISN'T THE SAME AS HEALTHY SLEEP.
Alcohol can disrupt normal sleep architecture.
It may contribute to nighttime awakenings.
It can worsen snoring and obstructive sleep apnea.
And as alcohol is metabolized, sleep can become more fragmented later in the night.
If you're struggling with sleep, alcohol may be part of the problem rather than the solution.
WHAT ABOUT CAFFEINE?
I enjoy talking about healthy lifestyle habits realistically.
Coffee isn't automatically bad.
Caffeine can improve alertness and performance.
But caffeine has a relatively long half-life.
That means a significant amount can remain in your system hours after you consume it.
Someone may say:
"I can drink coffee at 8:00 at night and still fall asleep."
Maybe.
But falling asleep doesn't necessarily mean caffeine isn't affecting your sleep quality.
If you're struggling with sleep, experiment with moving your last caffeine earlier in the day.
WHAT ABOUT SCREENS?
Phones get blamed for everything.
But there is a legitimate sleep concern.
Bright light—particularly short-wavelength light—can influence melatonin secretion and circadian timing.
But screens can interfere with sleep for another reason too:
THEY KEEP YOUR BRAIN ENGAGED.
You're lying in bed watching:
News.
Arguments.
Videos.
Business.
Social media.
Emails.
Now your mind is active when you're trying to wind down.
Sometimes the best sleep technology is simple.
Put the phone down. Put the tablet down. Put the laptop away.
DOES EXERCISE HELP SLEEP?
Regular exercise is generally associated with better sleep.
Aerobic exercise and resistance training can both be helpful.
But timing can matter for some individuals.
Some people can exercise intensely at night and sleep perfectly.
Others feel wired afterward.
Know your body.
The bigger priority is:
EXERCISE CONSISTENTLY.
Movement supports:
Sleep.
Heart health.
Metabolic health.
Mental health.
Muscle.
And healthy aging.
That's a pretty good return on investment.
WHAT ABOUT NAPS?
Naps aren't automatically bad.
A short daytime nap can improve alertness for some people.
But long or late naps may make nighttime sleep more difficult.
If you're sleeping two hours every afternoon and then wondering why you can't fall asleep at night, look at the entire 24-hour sleep pattern.
Also, if you suddenly need long daytime naps despite spending enough time in bed at night, discuss that with your healthcare provider.
WHAT ABOUT MELATONIN?
Melatonin is a hormone your brain naturally produces that helps regulate circadian timing.
Melatonin supplements can be useful in certain situations, particularly some circadian-rhythm problems and jet lag.
But melatonin isn't simply a universal sleeping pill.
Dose.
Timing.
Age.
Other medications.
And the reason you're having trouble sleeping...
all matter.
Supplements can also vary in quality and actual content.
Talk with a healthcare professional if you're considering regular melatonin use, especially if you take medications or have medical conditions.
WHAT ABOUT SLEEPING PILLS?
Prescription and over-the-counter sleep medications have legitimate uses.
But they also have potential risks.
Some can cause:
Daytime sedation.
Dizziness.
Falls.
Confusion.
Dependence.
And medication interactions.
Certain over-the-counter sleep products contain sedating antihistamines that may be especially problematic for some older adults.
Don't assume:
"It's over the counter, so it's harmless."
Discuss regular sleep-aid use with your healthcare professional.
THE BEST LONG-TERM TREATMENT FOR CHRONIC INSOMNIA MAY NOT BE A PILL
For chronic insomnia, one of the best-supported treatments is:
COGNITIVE BEHAVIORAL THERAPY FOR INSOMNIA.
Usually called:
CBT-I.
CBT-I addresses behaviors and thought patterns that contribute to insomnia.
It may include:
Sleep scheduling.
Stimulus control.
Relaxation techniques.
Cognitive strategies.
And improving sleep-related habits.
For persistent insomnia, ask your healthcare provider about CBT-I.
MY SIMPLE SLEEP ROUTINE AFTER 50
Here's a practical place to start.
1. KEEP A CONSISTENT WAKE TIME
Your wake time helps anchor your circadian rhythm.
2. GET MORNING LIGHT
Natural morning light helps reinforce your body's day-night rhythm.
3. MOVE DURING THE DAY
Regular physical activity can support sleep.
4. WATCH LATE-DAY CAFFEINE
Especially if you're struggling to fall asleep.
5. DON'T USE ALCOHOL AS A SLEEP AID
It may make sleep worse later in the night.
6. CREATE A WIND-DOWN ROUTINE
Give your brain time to transition.
7. KEEP YOUR BEDROOM DARK, QUIET, AND COMFORTABLE
Create an environment that supports sleep.
8. PUT THE PHONE DOWN
Especially if scrolling keeps you awake.
9. DON'T STAY IN BED FIGHTING WITH SLEEP
If chronic insomnia is a problem, professional guidance such as CBT-I may help.
10. PAY ATTENTION TO SNORING AND DAYTIME SLEEPINESS
Those may be signs that something more than "bad sleep habits" is happening.
DON'T TRY TO BE TOUGHER THAN SLEEP
This is something I especially want to tell men over 50.
We sometimes wear lack of sleep like a badge of honor.
"I only need four hours."
"I'm always grinding."
"I'll sleep when I'm dead."
That sounds tough.
But your biology doesn't care how tough the slogan sounds.
Sleep is a physiological requirement.
You wouldn't brag:
"I only drink one glass of water every three days."
Or:
"I only breathe half as much as everybody else."
Sleep belongs in the same category of basic biological needs.
Protect it.
MYTHS VS. FACTS
Myth: Older adults only need four or five hours of sleep.
Fact: Sleep patterns change with age, but most older adults still need approximately seven or more hours of sleep.
Myth: If I'm in bed for eight hours, I'm getting eight hours of quality sleep.
Fact: Sleep can be fragmented by insomnia, sleep apnea, pain, medications, alcohol, urinary problems, and other conditions.
Myth: Snoring is harmless.
Fact: Occasional snoring may be harmless, but loud chronic snoring accompanied by breathing pauses or daytime sleepiness can indicate obstructive sleep apnea.
Myth: Alcohol helps you sleep better.
Fact: Alcohol can make you sleepy initially but may disrupt sleep later and worsen sleep-disordered breathing.
Myth: Poor sleep only makes you tired.
Fact: Sleep influences brain function, cardiovascular health, metabolism, immune regulation, emotional health, and physical recovery.
Myth: Sleeping pills are the only treatment for insomnia.
Fact: CBT-I is an evidence-based first-line treatment for chronic insomnia.

I believe in strength training.
I believe in walking.
I believe in staying active.
But recovery is part of training.
Sleep is part of your health plan.
If you're eating better and exercising but sleeping four or five hours every night, don't ignore that piece of the puzzle.
And if you're giving yourself plenty of time to sleep but still waking exhausted, find out why.
Maybe it's stress.
Maybe it's your environment.
Maybe it's caffeine.
Maybe it's medication.
Maybe it's pain.
Maybe it's sleep apnea.
Don't guess forever.
Get evaluated when appropriate.
After 50, I don't want us simply adding more years.
I want those years to be years where we can:
Think clearly.
Move well.
Stay strong.
Remain independent.
Serve our families.
Build our purpose.
And enjoy our lives.
Sleep helps support all of those things.
So tonight, don't think of going to bed as ending your productive day.
Think of it as preparing your body for the next one.
Because getting older is automatic.
Getting better requires intention.
And remember:
DON'T JUST GET OLDER. GET BETTER AT IT.
